Warm-up sets: how to program them without burning out your working sets

Warm-up sets get treated two ways, and both are wrong. Some lifters skip them entirely and jump straight to a working weight that feels like a surprise. Others turn the warm-up into a second workout, five or six sets that leave the actual working sets fighting fatigue before the first one even starts. Neither is programming a warm-up, they're either skipping the job or doing too much of it.

What a warm-up set is actually for

A warm-up set exists to get the joints, the nervous system, and the specific movement pattern ready for a heavier load, not to pre-fatigue the muscle. The mechanism is mostly neural: a few submaximal reps at increasing load rehearse the bar path, groove the setup, and let force output ramp up gradually instead of asking for a max effort cold. That's a different job from a working set, where the point is to accumulate enough stimulus, reps at a real effort level, to drive an adaptation. Confusing the two is where most bad warm-up habits start: a warm-up set taken too close to working effort stops warming you up and starts using up the reps you were saving for the set that actually counts.

How many sets is enough

For a compound lift at a meaningful working weight, two to four ramping sets is the common range: something light to open up the joint, a couple of steps up in load, and you're at the working weight ready to go. Isolation work and lighter accessory lifts need less, often one light set or none at all, since the load and the joint stress are both lower to begin with. More ramp steps make sense the heavier and more technical the lift is, a heavy deadlift or squat benefits from a slower build than a set of lateral raises does.

The number isn't fixed, and it doesn't need to be. What matters is that each warm-up step gets you closer to working weight without spending real effort getting there. A useful check: if a warm-up set felt like a genuine effort, RPE 6 or higher, it was probably too heavy or too many reps for a warm-up and closer to an actual working set that happens to be lighter than the rest.

Where it goes wrong: burning out the working sets

The most common failure mode isn't too few warm-up sets, it's too many sets stacked too close to the working weight. Five ramping sets that creep up in tiny 5% jumps, each one taken to a near-full set of reps, adds real fatigue on top of the joint prep, and the first working set inherits that fatigue before it's even started. The fix isn't fewer warm-up sets across the board, it's fewer reps per warm-up set as the load climbs. Early ramp sets can run 6 to 10 reps at a light load, but the last one or two steps before working weight should drop to singles or doubles, just enough to confirm the weight feels right without spending any real gas on it.

Tying warm-up load to a real number instead of guessing

Warm-up weight is easiest to plan as a percentage of your working weight or your estimated max, not a number picked on the spot. A common ramp for a lift working near your top end looks like something in the 40 to 50 percent range for the first step, then 60, then 75 to 80 before the working sets start, each step light enough that it doesn't cost anything to perform. That only works if the percentage is anchored to a real number, which is what estimated 1RM tracking is for: a max you don't have to test to failure to know, calculated from a recent heavy set instead. Zirv's plan builder defaults every new exercise to two warmup sets, prescribed at 8 reps around 40 percent of your estimated max as the starting ramp step, with the working sets that follow using a separate reps-in-reserve target instead of a fixed percentage. That split, a percentage-based ramp into the working weight versus an effort-based target for the sets that count, matches how the two are actually supposed to behave differently.

Warm-ups don't need the same rest rules as working sets

One thing that doesn't carry over from working sets: the rest period logic that applies to a heavy working set doesn't apply to a light warm-up step. Warm-up sets are submaximal by design, so they don't tax recovery the way a near-max working set does, and stacking them with 30 to 45 seconds between steps is usually plenty, sometimes less. Saving the longer rest periods for the sets that are actually asking something of the nervous system, and moving faster through the ramp, is part of what keeps a warm-up from eating into the session instead of preparing for it.
